5-point tech neck self-check checklist

While you're reading this, lift your head for a moment. Are your ears directly above your shoulders, or are they sticking way out in front?

For every 1cm your head shifts forward, the load on your cervical spine increases by roughly 2~3kg. With your head just 5cm forward, your neck is effectively holding up a 25kg weight. (Source: Kenneth Hansraj, Surgical Technology International, 2014)

Tech neck develops gradually, so many people don't notice it themselves. Check right now with the 5 methods below.

Check 1 — Wall test (the fastest way)

Stand naturally with your heels, hips, back, and shoulders against a wall. Don't force your head back.

  • The back of your head touches the wall naturally → normal
  • Touches with slight effort → possible mild tech neck
  • Even when you push, the back of your head stays 1cm or more off the wall → high likelihood of tech neck

If the gap between the back of your head and the wall is more than 2.5 cm, it's a sign your neck is set further forward than usual.

Check 2 — Side photo test

Prop up your smartphone and take a full-body photo from the side. It's important to stand naturally when you take it.

In the photo, drop a vertical line from the ear canal. If it passes through the center of the shoulder, that's normal. If the ear sits ahead of the shoulder center, that's tech neck.

Check 3 — Symptom checklist

Tech neck sends signals in many ways beyond neck pain. If 3 or more of the items below apply to you, suspect tech neck.

  • Your neck and shoulders feel stiff and heavy all day
  • You get headaches every afternoon for no clear reason
  • You still feel tired and your neck is stiff even after sleeping
  • In the mirror, your back looks hunched or your shoulders roll forward
  • Your eyes often feel dry and gritty
  • Your arms or fingers have felt tingly or numb
  • Turning your head side to side feels stiff or the range of motion has decreased

Check 4 — Ear-shoulder vertical alignment (CVA self-measurement)

If you want a slightly more precise check, you can measure your craniovertebral angle (CVA).

  1. Place small stickers on the most prominent bone at the base of the neck (C7) and the small bump in front of the ear (tragus)
  2. Take a side-view photo and draw a line on it in your photos app
  3. The CVA is the angle at C7 between the horizontal line and the line from C7 to the ear
  4. 55° or more is normal; under 45° is severe tech neck (per Asan Medical Center and PMC 2024)

Check 5 — Neck range of motion

A normal neck rotates about 70–90° to each side and bends about 35–45° forward and back. Do a quick check.

  • When you turn your head to the side, does your chin line up over your shoulder? (if not, reduced range of motion)
  • When you bend your head forward, does your chin touch your collarbone?
  • Does it turn more easily to one side, or is there pain

If numbness in your arms or fingers, dizziness, or headaches get worse after stretching, see a doctor before trying to fix it yourself. You need to rule out cervical nerve compression.
